  • Reverse Fly (cable or machine): 12-15 + 4-6, 4-6, 4-6 (Rest Pause Training)


WEDNESDAY

  • Bulgarian Split Squats: 4 sets of 6-8 reps (Normal Pyramid Training)
  • Romanian Deadlifts: 3 sets of 10-12 reps (same weight per set)
  • Leg Extensions: 3 sets of 8-12 reps (same weight per set)
  • Seated Calf Raises: 3 sets of 12-15 reps (same weight per set)
  • DB (or leaning cable) Shrugs: 3 sets of 10-12 reps (Normal Pyramid Training)

 

FRIDAY

  • Standing Overhead Press (DB or BB): 6-8, 8-10 (Reverse Pyramid Training)
  • Weighted Pull-ups: 4, 6, 8 (Reverse Pyramid Training)
  • Incline Push-ups (add weight if needed): 3 sets of 8-12 reps
  • Hammer Curls: 3 sets of 8-12 (same weight per set)
  • Lateral Raises: 12-15 + 4-6, 4-6, 4-6 (Rest Pause Training)

The weights gradually decrease (by 10%) with each set and reps increase, but the intensity remains high. This will push your muscles to their limits.


Rest-pause training adds a new dimension to your gains, especially for exercises that don't typically lend themselves to heavy weights and lower reps. By pushing through shorter rest intervals and performing multiple mini-sets, you tap into maximum muscle fibre recruitment, maximising your progress. This works especially well with smaller muscle groups like the mid delt, rear delt, biceps and calves.
